Hydration: Find It. Then Validate It.

The goal is simple: learn the amount of fluid per hour that keeps your starting and ending body weight reasonably close under similar conditions. Use Test 1 to establish a working rate, then use a longer Test 2 to see if that rate holds up.

The idea

Start weight ≈ finish weight.

If you finish lighter, you likely needed more fluid than you took in. If you finish heavier, you likely took in more than you needed. The calculator converts that weight difference to fluid and adjusts what you drank to estimate your hourly need.

Why two tests?

Test 1 — Establish. A controlled 1-hour workout gives you a first estimate.

Test 2 — Validate. Use that estimated rate during a 2-hour workout. If your ending weight stays close to your starting weight, you have a much stronger working number for longer training.

Heat, humidity, pace, clothing, and acclimatization can change your needs, so repeat when conditions change significantly.

This is the number to take into longer workouts as your starting point. The purpose of Test 2 is not to chase a perfect scale reading; it is to confirm that the Test 1 estimate is in the right ballpark and practical to drink.

How to run the tests

Keep the process consistent.

  1. Test 1: Early in the season, use a 1-hour workout. Start well hydrated and choose an intake you believe is reasonable for you.
  2. Weigh immediately before the workout. Nude is best.
  3. Record exactly how much you drink and any urine produced during the workout.
  4. At the finish, strip down, pat dry, and weigh again. Wet clothing can hide true fluid loss.
  5. Use the calculated Test 1 rate as the planned hourly intake for Test 2. For example, if Test 1 establishes 32 oz/hour and your validation workout is 2 hours, plan about 64 oz total for Test 2.
  6. Test 2: Later, use a 2-hour workout under reasonably similar conditions. The longer duration helps validate whether the hourly rate holds up.
  7. Carry the validated number into longer runs and walks, then continue to observe how you feel and how your weight responds.
Balance, not “more is better”

Too little fluid can contribute to excessive dehydration. Too much fluid can contribute to exercise-associated hyponatremia (low blood sodium). Both can become dangerous, and some symptoms can overlap — including headache, nausea, fatigue, weakness, and confusion.

Do not automatically respond to feeling poorly by drinking more.

This calculator estimates fluid needs only. Sodium, carbohydrate, and other fueling needs are separate. Practice all parts of your race-day plan during training.
